Hold the position. No movement, no momentum — just sustained tension. A low-impact way to build strength and stability.
Core & Spine
- Plank hold — 20–40s × 3.
- Side plank (each side) — 20–30s × 3.
- Bird dog hold (opposite arm/leg) — 15–20s each side × 3.
- Glute bridge hold at top — 20–30s × 3.
- Dead bug hold, limbs extended, low back pressed down — 15s each side.
Lower Body
- Wall sit — 20–45s × 3.
- Spanish squat hold — 30–45s × 3.
- Static lunge / split squat hold — 20–30s each leg.
- Single-leg glute bridge hold — 15–20s each side.
- Calf raise hold at top — 20–30s.
Upper Body
- Isometric push-up hold (bottom or top) — 15–20s.
- Doorway chest press hold — 20–30s.
- Scapular wall slide hold — 15s.
- Dumbbell bicep hold at 90° — 15–20s each arm.
- Overhead press mid-range hold — 15–20s.
Full Body
- Reverse plank hold — 15–30s × 3.
How to Hold Correctly
- Breathe steadily throughout — do not hold your breath or bear down.
- Keep the spine neutral in every hold — no flexion, no twisting under load.
